As far as possible in 30 minutes:


@ 0, 8, 16, 24
400m Run
(+ optional 10 Box Jumps)


@ 4, 12, 20, asap



– In the first 4 minute interval complete the run and then either rest for the remainder of the 4 minutes or complete an optional 10 Box Jumps.
– In the next 4 minute interval complete as much of the hero workout “DT” as you can
– Go for the 400m run again at the start of the next 4 minute interval
– Then in the following interval continue “DT”. If you finish “DT” in that interval, or any subsequent interval, move immediately on to the benchmark WOD “Jackie”.
– Continue in this fashion for the duration of the workout except after the final 400m you may continue with the WODs as soon as you finish the run.
